Definitive Guide to Fats That HELP Fertility: Omega-3 and Other Fatty Acids

Not all fats are created equal

Fats -- or fatty acids -- are an important part of a healthy fertility diet, even though many weight-loss diets treat all fat as the enemy. Fatty acids split into saturated, mono-unsaturated, and poly-unsaturated categories. As a rule of thumb, unsaturated fats are liquid at room temperature (oils, typically from vegetables and fish), while saturated fats are solid (typically meat and dairy, like butter). To complicate things, trans fats are technically unsaturated too, as are Omega-3s -- but with very different health implications.

Fatty acids and fertility

Fats are precursors to hormones vital for embryo implantation and pregnancy maintenance, and they play a role in the metabolism and energy demands of maturing eggs and early embryo development. Some fats help egg quality, some hurt it. Let's focus on the ones that help.

Omega-6, Omega-9, and Omega-3

Omega-6 (polyunsaturated): evidence is mixed but leans toward "not beneficial." Some studies show high Omega-6 lowers egg quality and reduces eggs retrieved in IVF, while others suggest it may help mature eggs in obese IVF patients. Net takeaway: don't go out of your way to increase it.

Omega-9: understudied, but one study found oleic acid (the main Omega-9) in the bloodstream linked to more eggs retrieved in IVF, and a few others show it can protect immature eggs from the negative effects of saturated fat. Promising, but far from confirmed.

Omega-3: the real star, and where most of the research lives. It splits into four types: ALA (flaxseed, canola oil, tofu, walnuts), and the long-chain EPA, DHA, and DPA (all found in fatty fish like salmon, mackerel, sardines; DPA also in grass-fed beef). Your body can convert ALA into the others, but very inefficiently -- so dietary sources high in EPA, DHA, and DPA (mainly fish and fish oil) matter more directly.

Omega-3: a near-miracle fat

Omega-3 is "essential" -- your body can't make it, so it must come from diet. It's involved in prostaglandin production, supports mitochondrial function, and reduces oxidative damage. Early evidence came from animal studies: Omega-3 supplementation minimizes preterm birth in sheep, increases follicle counts in dairy cows, increases ovulation frequency in rats, and improves reproductive markers in cattle. In humans, there are four areas where it helps:

  1. Improving egg quality and preserving ovarian reserve (delaying menopause)
  2. Luteal phase and ovulatory support
  3. Possibly reducing endometriosis risk
  4. Improving the odds of getting pregnant

1. Omega-3, egg quality, and aging

Fertility declines sharply after 35, driven by both fewer and lower-quality eggs, as the mechanisms that support cell division (meiotic spindle apparatus) and energy production (mitochondria) degrade with age. One well-designed study fed mice either a high-Omega-3/low-Omega-6 diet (mimicking heavy fish consumption) or a high-Omega-6/low-Omega-3 diet (mimicking a typical Western diet). At the mouse equivalent of "advanced maternal age" (about 38 in human years), the Omega-3 group produced 3 litters each; the Omega-6 group produced zero. The researchers then tested something even more relevant: switching only middle-aged mice to a new diet for 12 weeks -- roughly the human equivalent of changing your diet right now, before trying in the next few months. The Omega-3-switched mice showed a higher percentage of fully mature eggs, higher follicle counts, fewer damaged eggs, and normal mitochondria and meiotic spindles. The Omega-6 group showed the opposite on every measure. In other words: a relatively short-term diet shift may meaningfully improve egg quality, even starting later.

But that's mice -- what about humans?

Dutch researchers had 235 women undergoing IVF report their dietary fat intake for 4 weeks before starting stimulation. Higher Omega-3 intake was linked to fewer follicles retrieved, but the eggs retrieved were of higher quality -- exactly the kind that go on to become high-quality embryos after fertilization.

2. Omega-3 and luteal phase support

One study compared reproductive hormones to dietary fat intake and found EPA, DPA, and DHA linked to higher luteal-phase progesterone -- the hormone that's essential for embryo implantation. The luteal phase is when a fertilized embryo implants, and without enough progesterone, that doesn't happen. The same study found higher DPA intake linked to a lower risk of anovulatory cycles too -- luteal support and better cycle regularity in one package.

3. Omega-3 and endometriosis

Endometriosis (abnormal tissue growth outside the uterus) affects fertility significantly -- about 40% of women with it can't conceive naturally. Research specifically on Omega-3 supplementation for endometriosis is thin, but the Nurses' Health Study did find higher Omega-3 intake linked to reduced endometriosis risk. Trans fats, by contrast, are linked to increased risk -- one more reason to avoid them.

4. Omega-3 and the odds of getting pregnant

If Omega-3 helps egg quality, ovarian reserve, luteal support, and endometriosis risk, it stands to reason pregnancy odds improve too. A 2016 IVF study found higher Omega-3 consumption in the 12 months before treatment linked to higher pregnancy rates. A 2018 Harvard study went further, measuring actual blood Omega-3 levels rather than self-reported diet: every 1% increase in blood Omega-3 was linked to an 8% higher chance of pregnancy through IVF, and specifically for EPA (the type found in fatty fish), every 1% increase was linked to a 15% higher live birth rate.

  • Improves egg quality and increases mature egg counts
  • Protects mitochondria and meiotic spindles
  • Supports the luteal phase for embryo implantation
  • Reduces ovulation problems
  • May reduce endometriosis risk
  • Slows ovarian aging / early menopause
  • Improves the odds of getting pregnant, including through IVF

All of these benefits are most strongly tied to the Omega-3 found in fish -- so if you're only making one dietary change from this whole series, fatty fish a couple times a week is a strong pick.

Can Omega-3 help if I'm already over 35?
